Introduction
Sleep works in cycles. Each cycle lasts about 90 minutes and moves through stages of light sleep, deep sleep, and REM sleep. When your alarm goes off in the middle of a cycle, you wake up feeling groggy and tired. But when you wake up at the end of a cycle, you feel alert and rested.
This sleep cycle calculator helps you find the best times to fall asleep or wake up based on how these cycles work. Pick your bedtime, and it shows you when to set your alarm. Or pick the time you need to wake up, and it tells you when to go to bed. Each result lines up with the end of a full sleep cycle so you can wake up feeling refreshed. For a simpler estimate of how much sleep you need overall, you can also try our sleep calculator.
Most adults need 5 to 6 full sleep cycles per night, which adds up to about 7.5 to 9 hours of sleep. The calculator also accounts for the time it takes you to fall asleep, which is usually around 15 minutes. You can adjust both the cycle length and fall-asleep time in the advanced settings to match your own sleep habits.
How to Use Our Sleep Cycle Calculator
Enter your bedtime or desired wake-up time, and this calculator will show you the best times to sleep or wake so you feel rested and alert.
Calculation Mode: Pick "I'm going to bed at…" if you know when you will go to sleep. Pick "I want to wake up at…" if you know when you need to get up.
Time: Set the hour, minute, and AM or PM for your bedtime or wake-up time. You can also tap "Now" to use the current time, "+30 min" to add 30 minutes, or "+1 hr" to add one hour.
Sleep Cycle Length: Open Advanced Settings to change this. Most people have a 90-minute sleep cycle. You can set it from 60 to 120 minutes if your cycle is shorter or longer than average.
Time to Fall Asleep: Open Advanced Settings to change this. The default is 15 minutes. Raise or lower it based on how long it usually takes you to drift off after getting into bed. If caffeine tends to keep you up longer, our caffeine calculator can help you figure out how much is still in your system at bedtime.
Press Calculate to see your results. The calculator will show a list of recommended times sorted by sleep cycles, a quality rating for each option, a sleep stage timeline, and a bar chart comparing sleep durations. Press Clear to reset all inputs back to their defaults.
How the Sleep Cycle Calculator Works
Your body does not stay in one type of sleep all night. Instead, it moves through repeating rounds called sleep cycles. Each cycle lasts about 90 minutes and has three main stages: light sleep, deep sleep, and REM sleep (the stage where you dream). Most people go through 4 to 6 full cycles each night.
This sleep cycle calculator finds the best times to fall asleep or wake up based on these cycles. The goal is to wake up at the end of a cycle, not in the middle of one. When you wake up between cycles, you feel alert and rested. When an alarm pulls you out of deep sleep mid-cycle, you feel groggy and tired — even if you slept a long time.
Why Sleep Cycles Matter
Each stage of sleep does a different job. Deep sleep helps your body repair muscles, build bone, and strengthen your immune system. It happens most in the first half of the night. REM sleep helps your brain store memories and process emotions. It grows longer in later cycles, closer to morning. Light sleep acts as a bridge between the other stages and makes up about half of your total sleep.
Adults need about 7 to 9 hours of sleep per night, which equals roughly 5 to 6 full cycles. Getting fewer than 4 cycles regularly can hurt your focus, mood, and health over time. Poor sleep also disrupts your metabolism and appetite hormones, which can make it harder to manage your daily calorie needs and maintain a healthy body mass index. Staying well hydrated throughout the day also supports better sleep quality, so it helps to know your recommended daily water intake.
How to Use This Calculator
Pick one of two modes. In "I'm going to bed at…" mode, enter your bedtime and the calculator shows you the best times to wake up. In "I want to wake up at…" mode, enter your alarm time and it shows you when to go to bed. The calculator adds 15 minutes by default for the time it takes to fall asleep. You can change this number, along with the cycle length, in the advanced settings.
Results marked Optimal (5 or 6 cycles) line up with the amount of sleep most adults need. Options marked Good or Fair still end at the close of a full cycle, so you should wake up feeling less groggy — but the total sleep time may be shorter or longer than recommended.
